Cross training should make runners feel stronger and lighter. The most important feature of any cross training for runners is lower impact – your ankles, knees, and hips won’t experience the impact of running.
We wrote about the benefits of cross training for runners in our recent post. Briefly:
| Benefit | How Cross-Training Helps |
| Injury Prevention | Reduces overuse, diversifies movement, corrects imbalances |
| Improved Fitness | Boosts cardiovascular and muscular strength |
| Rehabilitation | Maintains fitness during injury, aids recovery |
| Mental Motivation | Adds variety, prevents burnout |
| Enhanced Performance | Increases training volume, builds power and efficiency |
| Career Longevity | Reduces cumulative wear, supports long-term participation |
Cross Training With Rucking
In this post, I’m using rucking (walking with weights in a backpack) as an effective cross-training tool because its low-impact, full-body nature, adaptability, and outdoor adventure make it both physically beneficial and mentally refreshing – a welcomed break from the computer screen…
Running isn’t all about your cardio fitness. If you want to be lean with a strong upper body, rucking does the trick. Your shoulders and back contribute heavily to rucking, holding the weight (from 10 lbs. up) in place while you walk.
Your abdominal muscles (or your “core”) stabilize your weighted ruck and get stronger, too. Carrying a heavy load is an excellent core exercise.
Rucking: The Ultimate Strength-Building Routine You Can Start Today
Walk your way to strength, stamina, and better bone health with just a backpack.
Rucking Pace
For beginners (from GORUCK experts), start rucking at 15-20 minutes per mile. This lands most people right into Zone 2 – adjust your rucking pace to find your heart rate Zone 2.
The weight in your rucksack can be adjusted to change your effort. If you start hitting Zone 3, slow down or lower the weight you’re carrying.
Benefits of Training in Zone 2
Endurance Building: Zone 2 training helps improve cardiovascular fitness, endurance, and aerobic capacity. It enhances the body’s ability to sustain prolonged efforts and activities.
Mitochondrial Development: Training in Zone 2 is crucial for building mitochondria in slow-twitch muscle fibers. This leads to improved overall endurance and speed. Increased mitochondrial density enhances the muscles’ ability to utilize oxygen efficiently.
Improved Fat Utilization: Extended easy training in Zone 2 teaches the body to utilize fat better, promoting fat metabolism during exercise. This can lead to improved fat burning and a leaner body composition.
Enhanced Muscle Economy: Zone 2 training helps develop muscle economy by building more mitochondria in the muscles. This results in making moderate race efforts feel easier and more manageable, especially in longer-distance races like marathons or triathlons.
Rucking Gear – Getting Started
You already have everything you need to start rucking! Most backpacks can serve as rucksacks but choose a sturdy one.
For weights, you can wrap some dumbbells in a towel or fill your pack with heavy textbooks or stack some barbell weights or bricks inside.
I started with a weighted vest that I used for track & field. It was not too breathable, so I started using a trail running backpack (Camelbak Daypack) instead and reused the sand weights from the vest there.
I used my trail and road running shoes and started with true minimalist shoes (Altra Escalante, Altra Superior, LEMs Shoes Primal Eco). But as the weights increased, I started wearing transitioning minimalist shoes (Altra Experience Wild2, Altra Experience Flow 2) with a little more cushioning.
After a few months using my ‘less than perfect’ gear, I noticed all the problems: hunched posture, slight lower back, and neck pains – it was more than enough discomfort to consider my equipment choice.
I decided to go with the best (see our article, ‘The Ultimate Strength-Building Routine You can Start Today’) – GORUCK style. I replaced my backpack and weights with a GORUCK Rucker 4.0 backpack (20L) and metal ruck plates (20 lb.). But I’m still wearing the Altra Experience shoe models.
Rucking Safely – GORUCK Rucker 4.0
The GORUCK Rucker 4.0 is a purpose-built rucking backpack designed for carrying heavy loads over long distances, workouts, and rugged use. It comes in 15L, 20L, and 25L sizes, with each version sharing the same core DNA: extreme durability, minimal but intentional organization, and features tailored for rucking and fitness.
Build Quality & Materials
- Materials: The Rucker 4.0 uses 1000D Cordura (military grade) nylon for the main body and 210D Cordura for secondary areas, making it highly abrasion-resistant and water-resistant.
- Construction: The pack is overbuilt, with reinforced stitching, robust YKK zippers with glove-friendly pulls, and four padded grab handles (top, bottom, and sides on 20L/25L).
- Durability: Reviewers consistently highlight its “tank-like” build, withstanding years of heavy use, drops, and exposure to the elements without significant wear.
Design & Features
- Clamshell Opening: The main compartment opens flat for easy packing and access, reminiscent of military medic rucks.
- Minimalist Organization: Internal organization is intentionally sparse—two Velcro mesh pockets (no zippers), a hydration tube port, and dedicated ruck plate pockets.
- Ruck Plate Compatibility: Internal pockets are specifically designed to hold GORUCK’s ruck plates securely against the back, preventing movement and optimizing weight distribution.
- Padding: Extra 10mm EVA foam lumbar padding supports the lower back, and shoulder straps are heavily padded (3″ on 15L, 3.5″ on 20L/25L), enhancing comfort under heavy loads.
- MOLLE Webbing: Plentiful MOLLE on the front and sides allows for modular attachment of accessories and pouches.
- Reflective Stripe & Velcro: A Hi-Viz reflective stripe improves safety, and Velcro panels allow for patch customization.
- Water Resistance: Highly water-resistant, with bottom drain holes for wet conditions.
Performance & Comfort
- Weight Distribution: The Rucker 4.0 excels at keeping weight high and close to the back, promoting upright posture and natural gait—crucial for rucking and reducing injury risk.
- Comfort: The combination of padded straps, lumbar support, and a rigid frame sheet means the pack remains comfortable even with 30–45 lbs. for extended periods.
- Handles: Multiple padded handles make it easy to lift, drag, or maneuver the pack during workouts or travel.
- No Hip Belt (Standard): While there is no integrated hip belt, GORUCK sells a compatible padded hip belt for the 20L and 25L versions. Some users would prefer this included for longer or heavier rucks.
Versatility & Everyday Use
- Rucking & Fitness: This is where the Rucker 4.0 shines—rucking, weighted workouts, HIIT, and GORUCK events.
- Travel & Daily Carry: The minimalist design and durability also make it suitable for travel or as an everyday work bag, especially for those who appreciate a utilitarian aesthetic.
- Laptop/Tablet Carry: While not marketed as a tech bag, users have successfully carried laptops and tablets in the back pocket, though there’s no dedicated padded laptop sleeve.
Pros
- Unmatched durability and quality.
- Excellent comfort under heavy loads (lumbar support, padded straps).
- Secure, high, and stable weight placement for rucking.
- Versatile for fitness, travel, and daily use.
- Water-resistant and easy to clean.

Who Should Buy Rucker 4.0?
- Fitness enthusiasts and ruckers seeking a purpose-built, bombproof rucksack.
- Those needing a pack that can double for travel, work, or daily carry and value durability over complex organization.
- Anyone who wants a rucksack that will last a lifetime, backed by a robust warranty.
Experience & Observations
With the Rucker 4 on, my posture is immediately kept upright. Since the plates in the Rucker sit flat and tight against the back, you automatically have a natural upright posture. I only break form when going uphill – a slight leanforward.
You will notice a slight rattling of the Rucker If you don’t have every slot in it filled with weights – I just had a 20 lb. metal plate in the long pocket or short pocket (I tried both). Not a big deal but you can add a towel or any additional items to mute it – if you are walking faster than 15 minutes per mile. And make sure you tighten the Velcro closure.
The 4 padded handles (top, bottom, and both sides) is a godsend especially when you start loading the backpack – you’ll be grabbing it with both hands from any angle possible for various other exercises with the Rucker.
Customize your Rucker 4.0 with different patches (from GORUCK or your favorite company like Rogue Fitness) or whatever matches your mood!
No irritation from the padded and non-abrasive shoulder straps. The lumbar support (EVA foam) and heavily padded shoulder straps work together nicely.
For hot days or long rucks, I’ve moved my Camelbak hydration system over to the Rucker 4 since it includes an interior D-ring and hydration tube exit port, allowing for easy integration of the hydration bladder for on-the-go access to water.
It was night and day when comparing to my previous rucking setup – backpack and weights! Ultra comfortable, sturdy, upright weights, and encourages good posture by the GORUCK Rucker 4. Versus my traditional backpack with weights in the middle half of the backpack and shoulder straps not padded enough to manage the extra weight. With the Rucker 4, the weight feels lighter, and walking with the backpack feels normal, not strained.
How Effective is the Rucker 4.0 For Maintaining Upright Posture?
The GORUCK Rucker 4.0 is highly effective at promoting and maintaining an upright posture during use, especially when compared to standard hiking or alpine packs. The key design element is its ability to hold weight plates securely and as close to the back as possible. This compact, high, and stable load placement means the weight pushes straight down from the shoulders through the spine to the hips, rather than pulling the upper body backward or forcing the user to lean forward to compensate.
- Ruck Plate Pockets: The internal pockets are specifically designed to keep ruck plates flat, high, and tight against the back. This minimizes any shifting or leverage effect (like leaning forward), which is a common cause of poor posture with other packs.
- Stiff Frame Sheet: The internal frame sheet adds rigidity, ensuring the pack maintains its shape and keeps the load high and close to the user’s center of gravity.
- Lumbar Padding: Extra lumbar padding (10mm EVA foam) supports the natural curve of the lower back, further encouraging a neutral, upright spine. This reduces the tendency to hunch under load.
- Shoulder Strap Design: The contoured, padded shoulder straps help distribute the load evenly across the shoulders, reducing the tendency to hunch forward or overarch the lower back.
GORUCK’s philosophy intentionally differs from traditional hiking packs, which prioritize transferring weight to the hips via a hip belt. Designed to keep the load high on the back and shoulders, which, for rucking and fitness purposes, is more effective at maintaining upright posture and reducing strain on the lower back.
